Scrolling is often doing a job: supplying stimulation, rest, avoidance, connection, or a quick sense of progress. The best alternative is not the most virtuous activity. It is the smallest available action that meets the same need without turning into another open-ended feed.
Choose a low-light activity with a clear ending: shower, stretch, make tomorrow's list, prepare breakfast, read a few paper pages, or listen to one saved audio track with the screen facedown.
Pick a small activity that provides novelty without opening another feed: take a curiosity walk, draw a strange creature, make a snack, try a physical puzzle, call someone, or learn one tiny part of a skill.
Good replacements are easy to leave ready and have a natural stopping point. Reading on paper, sketching, gardening, walking, cooking, puzzles, crafts, journaling, music, and simple games can all work.
Go directly to the need underneath the check. Message one person for connection, step outside for novelty, rest for two minutes if you are depleted, or complete one tiny task if you want a sense of progress.
Rest is a valid replacement. Put the phone down for two minutes, close your eyes, drink water, or listen to one song. The goal is not to turn every spare minute into output.
